If you've raced Hyrox, you already know it doesn't feel like a 10K. There's no steady rhythm to settle into, no long stretch where your body finds a groove and stays there. It's eight rounds of run-then-grind, run-then-grind, and that stop-start structure changes the hydration equation in ways a lot of athletes don't plan for.
A different kind of sweat problem
Steady-state endurance sport produces a fairly predictable sweat curve, heart rate climbs, plateaus, and fluid loss tracks roughly in line with pace and heat. Hyrox doesn't give you that plateau. You're alternating between running at close to threshold and grinding through sled pushes, wall balls, and farmers carries where heart rate spikes even higher under load, often into the mid-90s percent of max. Testing by hydration specialists during race simulations has recorded sweat rates in the region of 2–2.5 litres per hour for competitive athletes, comparable to, or higher than, what you'd see in a hard tempo run, but compressed into a format where you rarely get a genuine recovery window to catch up on fluids.
The practical problem this creates: by the time you feel thirsty, you're often already meaningfully behind. And in an event most competitors finish somewhere between 75 minutes and two hours, "catching up" mid-race is hard. You can't out-drink a deficit that's already cost you power output.
The 2% rule still applies, maybe more so
The research on dehydration and performance is well established: losing more than around 2% of your bodyweight in fluid can measurably reduce power output, and Hyrox is a power-output sport almost as much as it's an endurance one. Sled work, wall balls, and rowing all demand force production, and force production is one of the first things to degrade when you're dehydrated. So the cost of under-hydrating in Hyrox isn't just "you'll feel worse in the last two rounds", it's slower sled times in round three.
This is why pre-race hydration status matters more than most athletes give it credit for. You want to start the race already well hydrated and with sodium levels topped up, not trying to fix a deficit once the clock's running.
Sodium is doing more work than you think
Sweat isn't just water, it carries sodium, and the rate varies hugely between individuals. Some athletes lose relatively little sodium per litre of sweat; others are what's often called "salty sweaters," losing enough that you can see white residue on kit after a session. If you fall into that second category, plain water alone during a long Hyrox effort can actually dilute your remaining sodium further, which is part of why serious cramping tends to show up late in longer, hotter races.
A simple way to get a read on this: weigh yourself before and after a hard training session of similar length to your expected race time, without drinking during it. Every kilogram lost is roughly a litre of fluid. If you're consistently losing more than 1–1.5% of bodyweight in an hour, or you're a visibly salty sweater, that's useful information for building a race-day plan with a proper electrolyte strategy rather than water alone, something like SLT+ or a carb-electrolyte mix such as MIX+ in the days before racing helps you arrive at the start line already topped up, rather than trying to solve it during the race itself.
What this means for race prep
None of this is about drinking more for the sake of it, overhydrating brings its own problems. It's about matching your strategy to the specific demands of the event:
Start hydrated and sodium-replete, not scrambling to fix a deficit once you're moving. In the 24 hours before racing, prioritise fluids with electrolytes rather than just water, particularly if you know you're a heavier sweater.
Treat the race itself as a fluid-management problem, not just a fitness test. With water stations passed multiple times over the course of the race, you have repeated opportunities to sip small, frequent amounts rather than trying to down a large volume at once, which just sits heavy through the next station.
Know your own numbers. Generic advice is a starting point, but sweat rate and sodium loss vary enough between individuals that testing yourself in training is the only way to know what your race actually demands.
Heat changes the maths further
Everything above assumes reasonably normal conditions. Add a hot venue or a warm-up area with poor airflow, not unusual at busy Hyrox events, where you're often warming up indoors alongside hundreds of other competitors and sweat rates climb further before you've even started the race. If you know you're racing somewhere warm, that's a reason to be more conservative with your pre-race hydration and electrolyte loading, not less, and to keep your warm-up shorter and less intense so you're not burning through fluid reserves before round one.
Bringing it into training, not just race week
The athletes who handle Hyrox hydration best aren't the ones who get it right once, on race day, after months of ignoring it in training. They're the ones who've made electrolyte intake a normal part of a hard training week, particularly around double sessions or back-to-back hard days, so that by the time race day arrives, nothing about the plan is new. That's also the only way you actually find out your individual sweat rate and sodium loss, rather than relying on population averages that may not apply to you specifically.
Hyrox rewards athletes who treat hydration as part of the training plan, not an afterthought bolted on the morning of the race. Get the science right in training, and it stops being something you have to think about on race day, it just works.
